ATHLETE FIELD MANUAL

AlphaLift isn't a passive digital notebook. It is an algorithmic training engine. Here is how every module, calculation, and periodization rule operates.

SECTION 01

Quickstart & Workout Logging Workflow

AlphaLift is designed around the friction-free rhythm of physical training. There are two primary ways to train:

Freestyle / Quick Workout

Tap Start Empty Workout on the Routines tab. Search through the 879+ exercise catalog, add movements on the fly, and log sets as you go.

🎯 Periodized Routine Execution

Launch a pre-saved routine or generate one with the Program Architect. Target sets, reps, and rest timers load automatically.

⏱️ Rest Timers: Checking off a set immediately fires the custom countdown rest timer with audio chimes and background notification support.

The Program Architect: What Every Option Does

The Program Architect doesn't return generic static templates. It dynamically synthesizes a custom training block calibrated to your exact constraints:

1. Training Split Selection:
  • Push / Pull / Legs (PPL): Separates anterior pushing movements, posterior pulling patterns, and lower body. Best for intermediate-to-advanced athletes training 3–6 days per week.
  • Upper / Lower: Alternates full torso power with squat/hinge lower overload. Optimal frequency for natural athletes training 2–4 days.
  • Full Body Wave: Hits squat, bench, and hinge movement patterns every session. Maximum efficiency for 2–3 day schedules.
  • Arnold Muscle Split: Antagonistic pairings (Chest & Back together, Shoulders & Arms together, Legs & Abs). Delivers extreme pump density and opposing muscle blood flow.
2. Equipment Filtering:

Hard-filters the exercise catalog so you are never programmed an exercise you cannot perform:

  • Commercial Gym: Cables, barbells, dumbbells, smith machines, and leg press.
  • Barbell & Rack: Restricts to barbell compounds, squat racks, and pull-up bars.
  • Dumbbells Only: Substitutes barbell/cable movements with dumbbells and adjustable bench moves.
  • Calisthenics / Bodyweight: Zero free weights. Pull-ups, dips, push-ups, and core progressions.
3. Training Goal & Rep Schemes:

Controls sets, reps, intensity targets, and rest intervals across the entire routine:

  • Strength & Power: Heavy compounds @ 4 sets × 5 reps (8.5 RPE) with 180s (3-minute) rest.
  • Hypertrophy (Mass): 3 sets × 8–12 reps with 75–120s rest for maximal mechanical tension.
  • High Density: Rapid tempo (10–15 reps, 45–60s rest) for metabolic conditioning.

Lagging Muscle Emphasis Explained

In physique development, a "lagging muscle" is any muscle group that is stubborn to grow, underdeveloped, or out of proportion with the rest of your body (such as a flat upper chest shelf, narrow lateral deltoids, weak hamstrings, or small arms).

🔬 How the Algorithm Prioritizes Your Lagging Muscle

When you select a lagging muscle focus (e.g. Upper Chest Shelf, Boulder Shoulders, V-Taper Lats, Leg Drive & Quads, or Arm Hypertrophy), the Program Architect evaluates every workout day in your split:

  • Whenever a day matches your focus muscle (e.g. Push Day for Chest/Shoulders, Pull Day for Back/Biceps), the engine automatically injects an extra dedicated specialization accessory exercise into the routine.
  • This increases that muscle group's weekly direct set count and mechanical tension safely without generating system-wide overtraining.
  • You can review the exact set distribution in the Weekly Volume Distribution card before saving the routine.

The Adaptive Overload Engine

Blind linear progression ("add 5 lbs every week forever") is dangerous because fatigue, sleep, nutrition, and joint strain fluctuate week to week. AlphaLift uses autoregulation powered by your logged RPE:

RPE < 8.0 (Low Fatigue / High Speed)
Bar moved with significant velocity; 2+ reps in reserve.
+2.5% to +5% LOAD
RPE 8.0 – 9.0 (Hypertrophy Sweet Spot)
Target reps achieved with pristine mechanical tension; 1–2 reps in reserve.
+1 REP / CONSOLIDATE
RPE 10.0 or Rep Target Missed (True Failure)
High central nervous system fatigue. Immediate load jump prevented.

The RPE & Reps in Reserve (RIR) Scale

Rate of Perceived Exertion (RPE) is a standardized scientific scale (1.0 to 10.0) measuring how close you were to muscular failure at the end of a set:

RPE Rating Reps in Reserve (RIR) Physical Sensation & Description
RPE 10.0 0 RIR Absolute failure. Could not complete another rep under any circumstances.
RPE 9.0 1 RIR Extremely heavy. Definitely had exactly 1 more rep in reserve.
RPE 8.0 2 RIR Hypertrophy gold standard. 2 reps left in the tank with pristine technique.
RPE 7.0 3 RIR Speed and power work. Bar moved fast with 3 reps left.
RPE ≤ 6.0 4+ RIR Warm-up and deload sets. Very light exertion to warm joints and synovial fluid.
SECTION 06

Set Types & Execution Tags

Tap the set number pill in any active workout to toggle its execution tag:

W
Warm-up Set
Lighter sets to warm muscles. Does NOT count toward working volume totals or recovery stress.
1
Normal Working Set
Your core stimulus sets. Counted toward muscle group distribution and PR detection.
D
Drop Set
Immediate load reduction (-20% to -30%) with zero rest to push metabolic stress to the brink.
F
Failure Set
Taken to complete concentric muscular failure (RPE 10.0). Ideal for final isolation sets.

Plate Calculator & 1RM Formulas

AlphaLift removes mental math so you can focus entirely on executing the lift:

🏋️ Barbell Tare Configuration

The default Olympic barbell weight is 45 lbs (20 kg). In the plate calculator, tap the barbell weight to switch to a 35 lb (15 kg) women's/technique bar, 55 lb (25 kg) safety squat bar, or custom dumbbell tare.

📐 Brzycki 1-Rep Max Telemetry

AlphaLift uses the peer-reviewed Brzycki equation to calculate estimated 1RM for sets between 1 and 10 reps:

1RM = Weight × (36 / (37 - Reps))

This normalizes your strength across different rep ranges so you can track whether you are truly getting stronger.

SECTION 08

Offline-First Architecture & Cloud Sync

AlphaLift operates on an encrypted local SQLite database. Even in gym basements with zero cellular reception, your workouts log with zero latency.

When Cloud Sync is enabled, changes are synchronized to your account using end-to-end TLS 1.3 encryption. If you ever want your data removed, tap DELETE ACCOUNT in Settings to permanently purge all data from our servers.
